Now you're ready to train.
At least, that's how stretching was treated for years.
Modern research has made the story considerably more interesting.
Stretching isn't inherently good or bad.
When you stretch, how you stretch, and what you're about to do afterward all matter.
First: not all stretching is the same
Two of the most common forms are static stretching and dynamic stretching.
Static stretching means moving into a position and holding it.
Think grabbing your ankle behind you and holding a quad stretch.
Dynamic stretching involves controlled movement through a range of motion.
Leg swings, walking lunges, arm circles, and similar movements are examples.
They might both improve flexibility.
But immediately before a workout, they don't necessarily affect performance the same way.
Static stretching before training
This is where an old gym habit runs into some interesting research.
Long bouts of static stretching immediately before explosive or strength-focused activity can temporarily reduce certain measures of performance.
Researchers have reported acute decreases in strength, power, sprint performance, or explosive ability under some static-stretching protocols.
But context matters enormously.
The effect becomes more concerning with longer-duration static stretching, particularly when a muscle is held for extended periods.
Short stretches included within a complete warm-up don't automatically destroy your workout.
That's an important distinction.
You don't need to panic because you held your hamstring for twenty seconds.
Dynamic stretching is different
Dynamic movement tends to make considerably more sense immediately before activity.
Rather than simply holding a muscle at length, you're moving joints and muscles through ranges of motion while gradually preparing the body for what's coming.
Research examining warm-up strategies has generally found dynamic stretching to be better suited to maintaining—or sometimes improving—subsequent performance compared with prolonged static stretching.
And intuitively, it makes sense.
If you're about to sprint, squat, jump, or lift something heavy, preparing your body through controlled movement looks a lot more like the activity you're about to perform.
So when should you static stretch?
Static stretching isn't useless.
Far from it.
Regular stretching can improve range of motion and flexibility.
That's valuable whether you're trying to improve mobility for a particular lift, participate in a sport requiring significant flexibility, or simply want to move through a greater range comfortably.
The question isn't:
"Is static stretching bad?"
It's:
"When does static stretching make sense?"
If maximal strength or explosiveness is immediately next on the agenda, prolonged static stretching probably isn't your best warm-up.
After training or during dedicated mobility work?
That's a completely different situation.
Does stretching prevent soreness?
This one surprises people.
Stretching is often treated as a way to prevent next-day muscle soreness.
Research hasn't provided strong evidence that stretching before or after exercise meaningfully prevents delayed-onset muscle soreness—DOMS.
You might enjoy stretching.
You might feel less tight afterward.
It can absolutely be part of a routine.
But expecting a few hamstring stretches to erase tomorrow's soreness isn't supported particularly well by the evidence.
A smarter way to warm up
Instead of making stretching the entire warm-up, think about preparing specifically for what you're about to do.
Raise your body temperature.
Move the joints you're going to use.
Gradually increase intensity.
Perform lighter versions of the movement you're about to train.
If it's leg day, walking into the gym and immediately loading your working squat weight probably isn't the move.
Neither is spending twenty minutes completely stationary holding stretches.
Prepare for the work you're actually about to perform.
What about after training?
After the workout, the goal changes.
You're no longer trying to maximize immediate power output.
If you enjoy static stretching or you're specifically working on flexibility, this can be a natural place for it.

Cool down.
Hydrate.
Eat.
Stretch if it fits your goals.
